Magnesium for Muscle, Recovery & Sleep: What a San Diego Nutritionist Wants You to Know

As a Certified Nutritionist in San Diego, magnesium is one of the few supplements I bring up with almost every client — not because it’s trendy, but because it’s one of the nutrients people most reliably fall short on. It also gets badly oversold online. So here’s the honest, research-backed version: what magnesium actually does, where the evidence is strong, where it’s thin, and how much you really need.

What magnesium actually does

Magnesium is a workhorse mineral. According to the NIH Office of Dietary Supplements, it is a cofactor in more than 300 enzyme systems that regulate everything from protein synthesis and energy metabolism to muscle and nerve function, blood glucose control, and blood pressure.[1] If you train hard, every one of those processes is working overtime — which is exactly why magnesium status matters for active people.

Most people don’t get enough

The Recommended Dietary Allowance is roughly 400–420 mg/day for adult men and 310–320 mg/day for adult women.[1] The catch: a large share of adults consistently eat below that, because the best sources — leafy greens, legumes, nuts, seeds, and whole grains — are the same foods many people skimp on. Heavy sweating from training can add to losses, too. Food first is always my rule, so before reaching for a pill, build meals around those whole-food sources.

Magnesium, muscle, and strength

Here’s where I’ll be straight with you. A 2017 review in Nutrients found that while better magnesium status is associated with measures of muscle performance — grip strength, leg power, and jumping ability — supplementation does not reliably boost performance in people who are already well-nourished.[2] In other words, magnesium is a “fix-a-deficiency” supplement, not a magic ergogenic aid. Sleep and recovery

Sleep is where muscle is actually rebuilt, and magnesium has modest but real support here. A 2025 randomized, placebo-controlled trial in adults with poor sleep found that 250 mg of elemental magnesium (as bisglycinate) produced a greater drop in insomnia-severity scores than placebo over four weeks — though the authors were candid that the effect size was small.[3] I frame it honestly with clients: magnesium won’t knock you out like a sedative, but correcting a shortfall may help you fall asleep a little easier and recover better.

How much, and which form

For most active adults, a supplemental dose in the range of 200–400 mg of elemental magnesium taken in the evening is sensible if your diet is coming up short. Form matters for tolerance: chelated forms like magnesium glycinate (bisglycinate) are gentle on the gut and well absorbed, whereas magnesium oxide is cheap but poorly absorbed and more likely to cause loose stools. The bottom line

Magnesium is essential, most people under-eat it, and topping up a shortfall can support muscle function, sleep, and recovery — but it won’t turn a well-fed athlete into a superhuman. Eat the greens, nuts, and legumes first; supplement with a well-absorbed chelated form if you’re falling short. Simple, evidence-based, no hype.
