Golf-Specific Strength Training San Diego: The Science of Distance, Mobility, and Injury Resilience
Distance off the tee is not a mystery, and it is not primarily a flexibility problem. The best available research shows that clubhead speed is a strength and power trait: golfers who can produce more force with the lower and upper body, and express it explosively, swing the club faster and hit the ball farther. At Performance Training Center in San Diego, we build that capacity the way the evidence says it should be built — through progressive resistance training, rotational power work, targeted hip and thoracic mobility, and a deliberate focus on keeping the low back durable across a long golf season.

What the research shows
Clubhead speed is a strength and power trait — not a stretching trait
The highest-quality synthesis on this question is a 2024 systematic review with meta-analysis in Sports Medicine, pooling 20 studies. It found clubhead speed significantly associated with lower- and upper-body strength, jump metrics, and upper-body explosive power — jump impulse was the single strongest correlate. Notably, clubhead speed was not meaningfully associated with flexibility or balance.[1] The practical message is direct: if you want speed, train force and power. Stretching alone is not the driver of distance.
Resistance and power training measurably improve distance
A 2021 systematic review in the Journal of Strength and Conditioning Research concluded that resistance training improves both clubhead speed and hitting distance. When significant findings are synthesized, programs combining general strength work with golf-specific training produced larger gains (on the order of ~4% clubhead speed and ~5% distance) than non-specific training alone.[2] The review supports roughly eight-week programs using golf-relevant movements performed at high velocity, in the range of three to four sets of five to fifteen repetitions. These are guidelines, not guarantees — individual response varies — but the direction of the evidence is consistent.
Causal evidence in real golfers, including older amateurs
Association is useful, but the strongest evidence comes from randomized trials. A 2016 randomized controlled trial in Physical Therapy in Sport put amateur female golfers (mean age around 58) through 10 weeks of supervised resistance training. Both traditional and golf-specific programs produced significant increases in driver speed (p=0.001), driver distance (p=0.020), and 7-iron distance (p<0.001).[3] This matters for our clientele: supervised strength training raises distance even in older and recreational golfers, not just in tour players.
Heavy compound lifts and power work transfer to swing speed
In competitive golfers, the same principle holds with the barbell. A 2020 study in the Journal of Strength and Conditioning Research followed collegiate golfers through eight weeks of training and found that improvements in the power clean, back squat, and countermovement jump were associated with increased clubhead speed.[4] Heavy, well-coached compound lifts paired with explosive movements are not incompatible with golf — they are part of what makes a faster swing possible.
The low back is the number-one injury site — and it is largely preventable
Speed without durability is a short-term win. An epidemiological survey in the Journal of Chiropractic Medicine found the lower back to be the most commonly injured region in golfers, accounting for roughly a quarter of all golf injuries. Most were gradual-onset overuse injuries rather than acute trauma, and prior back injury was a strong predictor of recurrence.[5] That profile — cumulative load, high recurrence — is exactly the kind of problem that building physical capacity is designed to address.
Hip mobility protects the spine
There is a clear mechanical reason to work on the hips. A 2015 study in the American Journal of Sports Medicine examined golfers with limited lead-hip internal rotation and found they exhibited significantly greater lumbar flexion, axial rotation, and lateral bending, along with weaker hip internal rotators and tighter iliopsoas and hamstrings.[6] In plain terms: when the hips cannot rotate, the lumbar spine absorbs the load the hips should have handled. Screening and improving lead-hip internal rotation — a TPI-style assessment — is a defensible way to protect the back.
Staying honest about “X-factor” and back pain
We think credibility matters, so we are careful about what the evidence does and does not support. A 2018 systematic review and meta-analysis in Sports Health found that the strongest predictors of golf-related low-back pain were demographic and anthropometric — age, higher body mass, and a history of prior back pain — rather than fashionable swing characteristics like “X-factor,” crunch factor, or trunk hyperextension, which lacked consistent evidence as causes.[7] We will not tell you a particular swing shape is causing your pain. We will help you build capacity, correct mobility asymmetries, and address side-to-side trunk-endurance differences, which is where the evidence actually points.
How we train this at Performance Training Center
Everything above informs how we program. A golfer’s plan with us typically moves through a few connected phases, individualized to your assessment, your age, your history, and your goals.
Assessment first (TPI-style screening)
We begin by measuring what matters: lower- and upper-body strength, explosive power (jump and med-ball metrics), and mobility at the hips and thoracic spine — including lead-hip internal rotation, which the research links directly to spine load.[6] Screening tells us where your speed is being left on the table and where your back is most exposed. We use it as an assessment tool, not as a guarantee — no single screen “prevents” injury, but a good screen tells us where to focus.
Build the engine: strength and power
Because clubhead speed tracks with strength and explosive power,[1] the core of your program is progressive resistance training and velocity-focused power work — compound lifts appropriate to your level, jumps, throws, and rotational power drills. For competitive players that may include barbell work like squats and power cleans, which are associated with speed gains;[4] for others, it means loaded movements scaled to a safe, effective starting point. Sessions are supervised and coached, and the programming follows the roughly eight-week, high-velocity structure supported by the reviews.[2]
Rotational power and mobility that transfers
Golf is a rotational sport, so we train rotation deliberately — medicine-ball throws and anti-rotation work — alongside hip and thoracic mobility. The med-ball throw is worth singling out: in the randomized trial of amateur golfers, seated medicine-ball throw was the most trainable predictor of driver speed.[3] Hip mobility is trained not as a stretching ritual for its own sake, but because freeing the hips reduces the burden on the lumbar spine.[6]
Build a back that lasts
Given that the low back is the most-injured region and that recurrence is common,[5] back durability is a through-line in every program, not an afterthought. We build trunk endurance and address side-to-side asymmetries, we manage load progressively to respect the overuse pattern of most golf back injuries, and we account for the demographic risk factors the evidence identifies.[7]

Physical therapy clinics do excellent work treating injuries after they happen. But the evidence for golf performance and back durability points squarely at a coaching and programming competency: distance comes from progressive resistance and power training over weeks and months, and durable backs come from building capacity and mobility — not from treating symptoms once they appear. Frequently asked questions
Will strength training make me slower or “bulky” and hurt my swing?
The evidence points the other way. Across systematic reviews and randomized trials, resistance and power training is associated with faster clubhead speed and greater distance, including in older amateur golfers.[1][2][3] Well-designed training builds the force and speed a golf swing depends on; it is not about maximizing size.
Is stretching enough to add distance?
Flexibility has its place for movement quality and comfort, but the 2024 meta-analysis found clubhead speed was not meaningfully associated with flexibility or balance — it was associated with strength and power.[1] Mobility work matters most for protecting the back, not for driving distance on its own.
How much faster can I actually get?
Results vary by individual, so we avoid promises. When significant improvements are synthesized in the research, combined general and golf-specific programs have produced gains on the order of ~4% in clubhead speed and ~5% in distance.[2] Those are typical published figures, not a guaranteed outcome for any one person.
I have a history of low-back pain. Is this safe for me?
