How Much Protein Do You Really Need? Daily Intake & Timing for Building Muscle

Protein is the macronutrient everyone argues about and most people still get wrong. As a Certified Nutritionist in San Diego, the question I field more than any other is some version of: How much protein do I actually need, and does it matter when I eat it? Here is what the peer-reviewed research really says — not the bro-science, and not the marketing.

How much protein do you actually need?

The old RDA of 0.8 g/kg/day is enough to prevent deficiency, not to build or keep muscle. For anyone training, the International Society of Sports Nutrition’s official position stand concludes that a daily intake of 1.4–2.0 grams of protein per kilogram of body weight is sufficient for most exercising individuals to build and maintain muscle (Jäger et al., 2017). For a 175-lb (80 kg) person, that’s roughly 112–160 g per day. During a fat-loss phase, slightly higher intakes (up to ~2.3–3.1 g/kg) help protect lean mass while you’re in a calorie deficit.

What protein actually does for your training

This isn’t theoretical. A landmark meta-analysis of 49 studies and 1,863 participants found that protein supplementation significantly increases gains in strength and fat-free mass from resistance training compared to training alone (Morton et al., 2018). Importantly, that same analysis found benefits plateaued at around 1.62 g/kg/day — meaning eating far more than that doesn’t keep adding muscle. More protein is not infinitely better; there’s a ceiling. This is exactly why a structured strength and conditioning program paired with adequate (not excessive) protein beats chasing ever-bigger numbers.

Does the “anabolic window” matter?

You’ve probably heard you must slam a shake within 30 minutes of training or your workout is “wasted.” The evidence doesn’t support that panic. A meta-analysis on protein timing concluded there is no narrow “anabolic window” — once total daily protein is accounted for, the precise timing around your workout has little independent effect on muscle growth (Schoenfeld & Aragon, 2013). A controlled trial backed this up, finding pre- and post-workout protein produce essentially the same adaptations (Schoenfeld et al., 2017). The takeaway: hitting your daily total matters far more than the stopwatch.

The part that actually matters: distribution

If timing has a real lever, it’s spreading protein across the day rather than back-loading it all at dinner. The ISSN position stand recommends roughly 0.25 g/kg — or about 20–40 g — of high-quality protein per meal, every 3–4 hours, to keep muscle protein synthesis elevated (Jäger et al., 2017). The same review notes a 30–40 g slow-digesting (casein) dose before sleep can boost overnight recovery. So: 3–5 solid protein “hits” a day, evenly spaced, beats one giant serving.

Do you actually need a shake?

No — whole foods (chicken, fish, eggs, dairy, lean beef, Greek yogurt) can absolutely get you there. But for a lot of busy people, hitting 120–160 g a day from food alone is the hard part, and a quality protein powder is simply a convenient tool to close the gap. Which protein should you use?

Aim for roughly 1.6–2.0 g/kg of body weight per day, spread it across 3–5 meals of 20–40 g, and stop stressing about the 30-minute window.
